Tired at 3pm is not a deficiency you can buy your way out of.
You’ve seen the threads. Fifteen bottles, ranked, a promise attached to each one.
Under all of them sits one belief. If you’re this tired, you must be missing something you can order tonight.
That belief has cost you months.
The ones I coach who tried the shelf first all land on the same line. Great, and I still can’t get through the school run without a coffee.
What moved it was a plate rule. Four seconds, no app.
I’ll give you the whole thing further down. First, the part nobody says out loud.

It’s 11pm and you’re still on the sofa
You should have gone up at ten. Instead you’re eleven posts deep into a supplement thread.
The guy is 50. He says his energy is better now than it was at 20.
Six bottles into the cart. $74. It feels like doing something, and doing something feels good at 11pm.
They arrive Thursday. You line them up by the kettle so you’ll remember.
Week one you take all six. Week three you take two.
Two months later it’s 3pm on a Wednesday. You’re staring at the same wall you stared at in February.
Nothing moved. And now you’re wondering if the problem is you.

You didn’t fall for anything
You’re not gullible. You made a rational trade.
Every other fix on the internet wants time. Meal prep Sunday wants three hours. The gym wants five sessions.
A bottle wants four seconds and a glass of water.
Of course you picked it. It was the only one shaped like a life with kids in it.
The cart wasn’t the mistake. The promise on it was.
Why the shelf didn’t touch your afternoon
Some of what’s in those bottles has real research behind it. I’m not here to tell you it’s all rubbish.
A supplement tops up a gap. That’s the job it was built for.
It doesn’t build the base underneath. And tired at 3pm is almost always a base problem.
If protein is low, sleep is short, and you haven’t moved before noon, no capsule closes that.
You can keep topping up a tank with a hole in it. It gets more expensive every month.
One flag before we go on. If a doctor has you on something, keep taking it.
Nothing in this post replaces that. This is about the base underneath.

Research suggests fatigue like this tracks with a few ordinary things.
→ Protein at breakfast. You eat under 15g before 9am. The bill for that arrives at 3pm.
→ Movement before noon. Ten minutes on your feet early may help steady the whole day. Most days you get none.
→ The blood sugar swing. Toast and coffee spike fast and drop fast. That drop is the wall you hit.
That’s it? Yes. Boring is why it survives a Tuesday.
This is the shopping list. Every one is protein-forward or slows the swing.
No amounts, no timing. What goes in the trolley on Saturday.
Eggs. Cheapest protein in the shop, cooked in 3 minutes.
Greek yoghurt. Roughly double the protein of the normal stuff.
Cottage cheese. Sweet or savoury, no cooking.
Rotisserie chicken. A week of lunches for the price of one takeaway.
Tinned tuna or salmon. Protein for the day you shopped for nothing.
Frozen prawns. Thaw under the cold tap, cooked in 4 minutes.
Lean beef or turkey mince. The base of almost every family dinner below.
Tinned chickpeas or lentils. Protein plus fibre, 90p.
Oats. Tends to land slower than white toast.
Potatoes, white or sweet. Filling and kid-approved.
Frozen berries. The sweet thing your kids eat without a fight.
Spinach. Wilts into anything and nobody at the table notices.

The energy plate rule (four seconds, no app)
This is what I run with my one-on-one clients. I mostly don’t post it.
Before you sit down, look at the plate and find three things.
→ A palm of protein. Your palm, not mine.
→ A fist of something with colour in it.
→ A cupped hand of carbs, and potatoes count.
No weighing, no logging, no photographing your dinner.
Does it still work if the meal is a sandwich? Yes. Meat is the palm, salad is the fist, bread is the cupped hand.
Protein and fibre tend to slow how fast a meal hits you. Slower in, smaller drop out.
That’s the answer to the question at the top of this post. It was never on a shelf.

The default day (steal the whole thing)
7:00am. Breakfast, 30g of protein minimum. Eggs, Greek yoghurt, or last night’s mince in a wrap.
Hot, cold, standing at the counter. Doesn’t matter. Protein before 9am is the biggest lever here.
Before noon. Ten minutes on your feet. The school run counts. Walking to the shop counts.
12:30pm. Lunch on the plate rule. Chicken, a carb, something green.
3:00pm. The crash-window snack. This is the one you’ll want to skip, and the one that changes the evening.
Greek yoghurt and berries. Cottage cheese on toast. A handful of leftover chicken from the tub.
Eat it before you feel the drop. After is too late to catch it.
6:30pm. Dinner, one pan, everyone eats the same thing. Mince, prawns or chicken, plus potatoes.
9:30pm. Kitchen shuts. Nothing dramatic. It protects the sleep that pays for tomorrow.

Cottage Cheese Scramble 5 min
Ingredients: 3 eggs, 2 tbsp cottage
cheese, butter, salt, pepper.
→ Butter on low, beaten eggs in, stir slow.
→ Pull off the heat while still wet, fold the cottage cheese through.
Fast swap: Greek yoghurt if there’s no cottage cheese.
Plate version: Toast and a handful of spinach.
Container version: Cook, cool, eat cold at 10am. Better than it sounds.
Three-Minute Chicken Wraps · 3 min
→ Yoghurt on the wrap, chicken and spinach on top, roll tight.
Fast swap: tinned tuna instead of chicken.
Plate version: Cut in half, cherry tomatoes on the side.
Container version: Foil-wrapped. Survives a school bag until lunch.
Tuna Smash Bowl · 5 min
Ingredients: 2 tins tuna, Greek yoghurt, lemon, tinned sweetcorn, pepper.
→ Drain the tuna, smash it with a fork.
→ Stir the yoghurt, lemon and sweetcorn through.
Fast swap: tinned salmon.
Plate version: On toast with a fried egg on top.
Container version: Keeps two days. Crackers or straight off the spoon.
The Yoghurt Bowl That Isn’t Sad · 2 min
Ingredients: Greek yoghurt, frozen berries, oats, honey, pinch of salt.
→ Berries in the bowl first, yoghurt over the top.
→ Leave it 5 minutes so the berries soften and bleed through.
Fast swap: cottage cheese blended smooth.
Plate version: Oats scattered last so they stay crunchy.
Container version: Build it in a jar the night before.
Garlic Prawns and Rice · 10 min
Ingredients: frozen prawns, garlic, butter, microwave rice, lemon, parsley.
→ Thaw prawns under the cold tap for 2 minutes.
→ Butter and garlic in a hot pan, prawns in for 3 minutes total.
→ Rice in the microwave, lemon squeezed over everything.
Fast swap: frozen white fish, 6 minutes instead.
Plate version: Frozen green beans alongside.
Container version: Rice at the bottom, prawns on top, good cold.
Turkey Taco Bowls · 12 min
Ingredients: 500g turkey mince, taco seasoning, tinned black beans, rice, cheese, yoghurt.
→ Brown the mince hard for 6 minutes and resist stirring it.
→ Seasoning and beans in for 3 minutes more.
→ Over rice, cheese and yoghurt on top.
Fast swap: beef mince, or chickpeas for the beans.
Plate version: Kids get theirs plain with cheese, no seasoning.
Container version: Better on day two. Best in a wrap.
Mince and Potato Skillet · 15 min
Ingredients: beef mince, tinned potatoes, onion, paprika, 3 eggs.
→ Brown mince and onion for 7 minutes.
→ Potatoes in, crush a few, let them crisp for 4 minutes.
→ Crack the eggs on top, lid on, 3 minutes.
Fast swap: leftover roast potatoes.
Plate version: Pan straight to the table. One pan, one wash.
Container version: Skip the egg, add a fresh one when you reheat.
Chicken and Chickpea Pan · 10 min
Ingredients: rotisserie chicken, tin chickpeas, spinach, garlic, olive oil, lemon.
→ Garlic in the oil for 30 seconds.
→ Chickpeas in, crush half with the back of a spoon.
→ Chicken and spinach in for 2 minutes, lemon over.
Fast swap: tinned butter beans.
Plate version: Crusty bread the kids will fight over.
Container version: Holds three days and improves overnight.
Protein Oats · 6 min
Ingredients: oats, milk, Greek yoghurt, frozen berries, peanut butter, salt.
→ Oats and milk in the pan for 4 minutes.
→ Off the heat, stir the yoghurt through so it stays thick.
→ Berries and peanut butter on top.
Fast swap: microwave 2 minutes instead of the pan.
Plate version: Extra spoon of yoghurt on the surface.
Container version: Overnight in a jar. No cooking at all.
Tinned Salmon Patties · 12 min
Ingredients: 2 tins salmon, 1 egg, breadcrumbs, spring onion, oil.
→ Mix it all, shape six patties.
→ Fry 3 minutes a side until dark gold.
Fast swap: tuna with a spoon of yoghurt to hold it together.
Plate version: Potatoes and peas.
Container version: Cold in a lunchbox with lemon yoghurt dip.
Egg Fried Rice with Chicken · 10 min
Ingredients: microwave rice, 3 eggs, rotisserie chicken, frozen peas, soy sauce.
→ Scramble the eggs, take them out of the pan.
→ Rice into the hot pan and leave it alone 2 minutes so it crisps.
→ Chicken, peas and eggs back in, soy over the top.
Fast swap: prawns instead of chicken.
Plate version: Fried egg on top for the kids.
Container version: The best cold lunch here. Nothing goes soggy.
Savoury Cottage Cheese Toast · 4 min
Ingredients: cottage cheese, sourdough, tomato, olive oil, salt, chilli flakes.
→ Toast it hard, almost too dark.
→ Cottage cheese thick on top, tomato, oil, salt.
Fast swap: Greek yoghurt with lemon stirred through.
Plate version: Poached egg on top turns it into dinner.
Container version: Carry the cottage cheese separately, build it at work.
Prawn and Frozen Veg Stir-Fry · 9 min
Ingredients: frozen prawns, frozen stir-fry veg, garlic, soy, honey, noodles.
→ Veg into a dry hot pan first to drive the water off.
→ Prawns, garlic, soy and honey in for 3 minutes.
→ Noodles through at the end.
Fast swap: chicken strips, 6 minutes.
Plate version: Noodles under, prawns over.
Container version: Undercook the veg slightly so it survives the microwave.
Chopped Chicken Caesar Bowl · 7 min
Ingredients: rotisserie chicken, romaine, Greek yoghurt, parmesan, lemon, garlic.
→ Yoghurt, parmesan, lemon and grated garlic. That’s the dressing.
→ Chop everything small. Small is the whole trick.
Fast swap: bagged Caesar kit, half the sachet, yoghurt added.
Plate version: Warm pitta on the side.
Container version: Dressing in a separate pot or the leaves die by noon.
15-Minute Lentil Bolognese · 15 min
Ingredients: beef mince, tin lentils, passata, onion, garlic, pasta.
→ Pasta water on first, before anything else.
→ Mince and onion browned for 7 minutes.
→ Lentils and passata in, simmer while the pasta finishes.
Fast swap: all lentils, no mince, on the meat-free night.
Plate version: Parmesan and a green salad.
Container version: Freezes in portions. Make double and thank yourself Thursday.
The Berry Protein Shake · 2 min
Ingredients: Greek yoghurt, milk, frozen berries, oats, banana.
→ All of it in the blender for 45 seconds.
Fast swap: cottage cheese blends smooth and nobody can tell.
Plate version: Thicker, in a bowl, oats on top.
Container version: Bottle it. It holds fine until 10am.
Chicken Fajita Skillet · 12 min
Ingredients: sliced chicken thighs, peppers, onion, fajita seasoning, tortillas.
→ Chicken into a hot pan for 5 minutes and don’t move it.
→ Peppers, onion and seasoning in for 5 minutes more.
Fast swap: rotisserie chicken added at the end for 1 minute.
Plate version: Everyone builds their own at the table.
Container version: Skip the tortilla. Over rice it reheats far better.
Tuna Melt Pittas · 8 min
Ingredients: tin tuna, Greek yoghurt, sweetcorn, cheddar, pitta bread.
→ Mix tuna, yoghurt and sweetcorn.
→ Stuff the pitta, cheese on top, 4 minutes under the grill.
Fast swap: tortilla folded in half in a dry pan.
Plate version: Cucumber sticks so something on the plate is raw.
Container version: Make the filling ahead, grill it fresh in 4 minutes.
Spinach and Cheese Omelette · 7 min
Ingredients: 3 eggs, big handful spinach, cheddar, butter.
→ Wilt the spinach in butter for 1 minute.
→ Eggs in, heat low, lid on for 3 minutes.
→ Cheese on, fold, done.
Fast swap: frozen spinach, squeezed properly dry.
Plate version: Toast and hot sauce.
Container version: Cook it flat, cut into wedges, eat cold.
The Upgraded Soup · 6 min
Ingredients: tinned soup, rotisserie chicken, tin chickpeas, spinach, pepper.
→ Soup into the pan.
→ Chicken, chickpeas and spinach in for 3 minutes.
Fast swap: tinned lentils.
Plate version: Cheese on toast for dunking.
Container version: Flask. Still hot at 1pm.

The 90-second plate (for the night it all falls apart)
No pan. No decision. No takeaway app.
→ Rotisserie chicken, torn straight out of the tub.
→ Bag of ready salad, tipped onto the plate.
→ Tinned chickpeas, drained, in cold.
→ Yoghurt with lemon and salt stirred for 10 seconds. That’s the sauce.
Roughly 40g of protein and one plate to wash.
Keep those four in the house and the bad Tuesday stops turning into a $40 order.

The 22-minute session that leaves you switched on
Three times a week. No equipment, no space beyond a towel.
Three rounds, 60 seconds rest between them:
→ 12 squats
→ 8 press-ups, knees down is fine
10 Min Upper Body and Core Exercise without any Equipment
→ 10 reverse lunges each leg

Stop two reps before it turns ugly. You want to finish able to do more.
Why hold back? A session that flattens you steals the exact afternoon you were trying to fix.
This is where the food list stops being a separate thing. Train on an empty tank and 3pm gets worse.
Protein first. Train 60 to 90 minutes later. That order matters more than the exercises do.
On the days you don’t train: ten minutes on your feet before noon. Walk the long way to the gate.
Can’t do three sessions? Fine. Do one and beat the zero you did last week.
