There are 5 types of fat in the human body:
• Visceral fat
• Essential fat
• Subcutaneous fat
• Brown adipose tissue (BAT)
• Intramuscular triglycerides (IMTG)
The one we care about here is visceral fat.
Visceral fat is the dangerous kind.
Research consistently links excess visceral fat to a higher risk of
• Diabetes
• Cardiovascular disease
• Metabolic syndrome (high blood pressure, high cholesterol, insulin resistance)
This fat wraps around your organs, drives inflammation, and disrupts normal hormone function.
Here are 8 ways to fight back against it:
Fiber slows digestion, helps stabilize blood sugar, and feeds the gut bacteria that research links to lower visceral fat.
Most people fall well short of what they actually need each day.
How to eat more fiber:
• Add vegetables to every meal
• Choose whole grains over refined ones
• Include beans, lentils, or chickpeas a few times a week
• Aim for at least 25 to 30 grams a day
Protein helps you lose fat because it
• Is highly satiating
• Reduces cravings
• Burns calories to digest
• Helps preserve and build muscle
• Limits blood sugar spikes that lead to insulin resistance
How to eat more protein:
• Prioritize it at every meal
• Eat it first, before carbs or fat
• Lean on meat, eggs, legumes, fish, and dairy
Alcohol directly promotes belly fat storage, which is where the term “beer belly” comes from.
It also spikes insulin, which drives insulin resistance over time.
If losing the gut matters to you, this is one of the highest-leverage places to cut back.
How to limit alcohol:
• Decide in advance how many drinks a week is acceptable
• Assign those drinks to specific days rather than leaving it open-ended
• Stick to the plan even when someone offers you one
Poor sleep disrupts your hunger hormones.
It lowers leptin, your fullness hormone, and raises ghrelin, your hunger hormone.
That combination makes overeating and reaching for junk far more likely.
Aim for 7 to 8 hours a night.
How to sleep better:
• Get bright light exposure in the morning
• Avoid bright light after sunset
• Skip exercise in the 4 hours before bed
• Skip caffeine in the 10 hours before bed
• Stop eating 90+ minutes before bed
• Keep a consistent sleep and wake time
Lifting builds muscle, and muscle is the most metabolically active tissue in your body, meaning it burns calories just by existing.
It also helps regulate blood sugar, and once blood sugar is under control, fat loss becomes far easier.
How to start lifting:
• Get to the gym 2 to 3 times a week
• Train close to failure
• Progressively increase your reps or your weights
You don’t need 10,000 steps.
Just aim for 1,000 more per day than you’re averaging now.
Being sedentary is one of the biggest drivers of visceral fat accumulation.
Walking also burns calories, helps regulate blood sugar, and improves overall health.
Something is better than nothing.
How to walk more:
• Take a 10 minute walk after each meal
• Park further from the entrance
• Take calls or meetings on foot
Chronic stress keeps cortisol elevated, and cortisol disrupts insulin activity, which drives weight gain.
A stressed body holds onto fat and resists letting it go.
How to manage stress:
• Time with people you love
• Weekly time in nature
• Morning meditation
• Evening journaling
• A daily walk
• Prayer, if that’s part of your life
Sugar works against you in 3 ways:
• Spikes blood glucose, making fat loss harder
• Adds inflammation to the inflammation visceral fat already causes
• When your liver is overloaded with it, the excess gets converted straight into fat
How to limit sugar:
Cut back on chocolate, ice cream, sauces, candy, and soda.
