Every fitness lesson I’ve learned after a decade in the gym:

  1. Eggs are a superfood. Not a food to avoid.

  2. Progressive overload is king. If you’re not getting stronger, you’re not getting closer to your goals

  3. Drink 1–2 cups of black coffee a day. It suppresses appetite, increases fat burning, and boosts mental and physical performance.

  4. Hitting 10,000 steps a day is the most underutilized fat-loss habit.

  5. Eat protein first at every meal. It keeps you fuller and helps prevent overeating.

  6. Minimize alcohol. It wrecks sleep, sabotages fat loss, and leads to poor decisions.

  7. Food quantity determines your weight. Food quality determines your body composition.

  8. Avoid liquid calories. Stick to water, black coffee, and unsweetened tea.

  9. Stop snacking. Eat enough quality food at meals, and you won’t need to.

  10. Eat within a 12-hour window (e.g. 8 am–8 pm).

  11. Train in the morning. Your willpower is highest, and fewer things can get in the way.

  12. You don’t need to eat perfectly. Aim for 80%.

  13. Don’t stress about cardio. Get your steps in and lift weights.

  14. Remove junk food from your house. If it’s not there, you can’t eat it.

  15. Less is more. Train with intention, prioritize recovery, and skip the marathon workouts.

  16. Follow the two-day rule. Never miss twice.

  17. Skip the pre-workout. Salted water, honey, and coffee work just fine.

  18. A workout doesn’t have to be perfect to be worthwhile.

  19. Eat more protein. Aim for 1g per pound of body weight daily.

  20. Don’t wing it. Find a structured plan and commit to it.

  21. Lift weights every week. It’s the fastest way to change your body.

  22. Avoid domino foods—the ones you can’t stop eating once you start.

  23. Your identity shapes your actions. Become the person who does the habits.

  24. Avoid caffeine after lunch. It will wreck your sleep.

  25. Sleep 8+ hours. Poor sleep increases hunger and junk food cravings.

  26. Increase the weights you lift over time. Don’t stay comfortable.

  27. Manage stress. It affects your hormones, fat loss, and muscle growth.

  28. Track your workouts and body weight. Progress keeps you motivated.

  29. Great results come from consistency. Find a plan and stick to it.

  30. Meal prep. You’re far less likely to eat junk when healthy meals are ready.

  31. Don’t eliminate your favorite foods. Minimize them instead.

  32. Limit sugar. A little is fine, too much isn’t.

  33. Drink 2–3 liters of water a day.

  34. Eat slowly. It takes about 20 minutes for your brain to register fullness.

  35. Take a short walk after meals. It helps control blood sugar and gets your steps in.

  36. Progress isn’t linear. Stay consistent and trust the process.
