A reader asked me something last week I couldn’t stop thinking about.
“I drink a full bottle of water right before every class. How am I still cramping up by minute thirty?”
I hear versions of this constantly. And the answer isn’t about how much water you’re drinking. It’s about when.
Most people collapse their entire hydration effort into one frantic gulp session — usually the fifteen to twenty minutes before a workout starts.
That’s the mistake.
Not the volume. The architecture.
There isn’t one hydration window before exercise. There are three distinct ones, and each serves a different biological function. Smash them together and you’ve satisfied maybe one of those functions while skipping the other two entirely.
The ACSM recommends 5–7 mL per kilogram of body weight at least four hours before exercise.
For a 160-pound person, that shakes out to roughly 12–17 ounces — not a gallon, not a sip, just a moderate pour consumed with enough runway for your kidneys to do their job.
Four hours sounds excessive. It isn’t.
Your kidneys need that full window to process excess fluid and push it out before exertion begins. If you haven’t urinated before your workout, your body is still mid-process.
The fluid you drank is sitting in a queue, not circulating where it’s needed.
Most wellness-minded people I talk to skip this window completely. They drink nothing at 6 a.m., then slam 20 ounces at 9:45 before a 10 a.m. Spin class.
That’s not pre-loading. That’s wishful thinking with a water bottle.
“If I loaded up four hours ago, why would I need more ten minutes before?”
Because each window does a different job, and they don’t cover for each other. The four-hour pre-load sets your baseline. But plasma volume — the liquid fraction of your blood that ferries oxygen to working muscles — drops slightly in the hours after that, even at rest.
The NATA’s hydration guidance recommends 7–10 ounces in that 10-to-20-minute window before you start. That top-off specifically stabilizes plasma volume at onset — think of it as zeroing out the gauge right before the engine turns over.
Skip it, and you’re starting with a small but measurable deficit.
Then, during exercise, the goal shifts again. According to sports-medicine sources, the target is 4–8 ounces every 15–20 minutes, not to restore volume but to maintain it.
Full restoration during hard exertion is unlikely — gut absorption slows significantly when blood is redirected to working muscles, meaning you’re largely maintaining, not catching up.
Three windows. Three separate jobs. None covers for a missed one.
Here’s the truth, and I won’t dress it up.
For low-to-moderate intensity workouts under 45 minutes — a brisk walk, light yoga, an easy neighborhood jog — the body’s buffering capacity probably absorbs timing sloppiness without a performance hit you’d notice.
The three-window protocol is overkill for that person on that day. And the science doesn’t strongly demand it.
But the precision starts to matter when intensity is high, duration exceeds 45 minutes, or ambient heat accelerates sweat loss. Exercise performance begins to decline once water loss exceeds 2% of body mass.
For that same 160-pound person, 2% is roughly 3.2 pounds of fluid — a threshold you can hit faster than you’d expect in a heated studio or an August afternoon run.
And for adults over 60, there’s a wrinkle most content skips entirely. Thirst sensitivity decreases with age. You can be meaningfully dehydrated without feeling thirsty at all.
1.4%. That’s barely noticeable on a scale.
That’s the number that changed how I think about this for anyone over 55 training with any real effort — especially because the study population wasn’t elite athletes. It was regular older adults doing moderate exercise.

So if your workouts are genuinely light, don’t overthink this. But if you train hard even two or three days a week — and especially if you’re north of fifty — you’re leaving performance on the table.
Not because you drink too little. Because your timing collapses three distinct needs into one rushed pour.
Make it repeatable. Pin this somewhere you’ll see it before your next session.
Four hours before exercise, drink 12–17 ounces of water (adjust for your body weight — 5–7 mL per kilogram). Then go about your morning. Let your kidneys clear the excess. You should urinate at least once before you train.
Ten to twenty minutes before you start, top off with 7–10 ounces. This isn’t about filling up again — it’s about stabilizing plasma volume at the moment you begin. Small, deliberate, done.
During exercise, sip 4–8 ounces every 15–20 minutes. Don’t wait until you’re thirsty — by then the deficit is already dragging on output. Set a timer on your watch if you need to. No shame in that.
After your session, weigh yourself. Drink 16–24 ounces for every pound lost. Think of this as protecting the next workout’s pre-load window — you can’t start four hours ahead of tomorrow if today ended in a deficit.
If you’re over 55, add an extra 4–6 ounces to your pre-load window. Your thirst signal is lying to you — not dramatically, but enough to matter across a week of training.
The routine is the real flex. Not how much water you own, not the brand of your bottle, not whether it’s filtered or mineral or hydrogen-infused.
Start simple. Three windows, three jobs, three different moments in your day.
The bottle was never the problem.
